Masters All-Strokes Dryland Strength

A 12-week all-round gym programme for masters swimmers — balanced strength, power and shoulder durability that carries across every stroke.

Most masters swimmers don't specialise in one stroke — they want to be stronger, faster and more durable across the board. This free 12-week all-round dryland plan builds balanced strength, power and shoulder resilience that carries into every stroke, rather than chasing one at the expense of the rest.

It is the general strength programme we set for masters and adult swimmers across Hertfordshire and North London — joint-smart throughout, built around the patterns that underpin all four strokes, and doable at home with minimal kit.

What's inside the plan

The plan runs over 12 weeks in three progressive phases, balanced across all the key movement patterns. Move on only when the current phase feels controlled.

Phase 1 · Foundation & movement quality

The opening weeks build whole-body mobility, core control and the movement quality that every later exercise is loaded onto. Light loads, clean movement.

Phase 2 · Balanced strength

The middle block builds genuine strength across hinge, squat, push, pull and core patterns — the foundations shared by all four strokes — with reps and tempo set to develop force without leaving you flat for the pool.

Phase 3 · Power, plyometrics & static holds

The final block converts strength into swimming speed with explosive work and targeted static holds that build the positional endurance to hold a clean line, whatever you're swimming.

Each phase includes sets, reps, tempo guidance, a weekly layout that fits around pool training, and coaching notes on what good looks like and the faults to avoid.

This is a performance plan, not a beginner routine. It suits:

  • Masters and adult swimmers who want all-round strength rather than a single-stroke focus.
  • Masters IM swimmers who need to be strong across every discipline.
  • Returning swimmers rebuilding a balanced, durable strength base.
  • Triathletes and open water swimmers who want general swimming strength and shoulder health.

If you can train on land without pain you are ready; if something hurts, get it checked first.

Why all-round strength matters for masters swimmers

Every stroke draws on the same foundations: a strong, stable core that holds a clean body line, powerful hips that drive the kick and the rotation, and healthy, capable shoulders that repeat the catch and recovery without breaking down. Build those qualities well and they pay off in freestyle, backstroke, breaststroke and butterfly alike — which is why an all-round plan is the most efficient use of limited adult training time.

For masters swimmers there is a durability dividend too. The same trunk and shoulder strength that makes you faster is what keeps the aches at bay when training volume rises. A balanced programme — pushing and pulling, hinging and squatting, rotating and resisting rotation — builds a body that holds up, rather than one strong in a few places and fragile in others.

This plan develops that balance: foundational mobility and control first, real strength across every major pattern next, then power and static holds to turn it into swimming speed. Loads progress sensibly so the work fits around your pool training and looks after your joints.

Should I use this or a single-stroke plan?

If you race or train across all the strokes — or just want general swimming strength and shoulder health — this all-round plan is ideal. If one stroke is your clear focus, the stroke-specific masters plans go deeper on its demands.

Do I need a gym for it?

No. It is built around bands, a single dumbbell or kettlebell and bodyweight, so you can train at home. Gym access lets you load the main patterns further.

Is it safe for older or returning swimmers?

Yes — it is written for adult and masters swimmers, earning the right to load before loading and progressing gradually to protect the joints.
